How to Build Muscle and Lose Fat at the Same Time
Build muscle or lose fat. For years men have been told you can only do one at a time. Bulk to build muscle, then cut to lose fat, then repeat.
But the truth is more nuanced than that. For a lot of men, building muscle and losing fat at the same time is not only possible, it's the smartest approach.
In this post I'm going to explain exactly how body recomposition works, who it works best for and how to set your training and nutrition up to do both at once based on 9 years of coaching men to build elite physiques across the UK, USA and Europe.
What Is Body Recomposition?
Body recomposition or "recomp" — is the process of building muscle and losing fat at the same time. Instead of gaining weight in a bulk or losing weight in a cut, your scale weight might stay relatively stable while your body composition changes underneath.
You get leaner. You get more muscular. But the number on the scale might barely move.
This is why the scale is a terrible tool for measuring recomposition. The mirror, progress photos and how your clothes fit tell the real story.
Can You Really Build Muscle and Lose Fat at the Same Time?
Yes, but it depends on your situation. Body recomposition works best for certain men and is harder for others.
Recomposition works best if you are:
New to training, beginners build muscle rapidly while losing fat
Returning to training after a break, "muscle memory" makes regaining muscle fast
Carrying higher body fat, more stored fat means more fuel available for muscle growth
Not currently optimising your training and nutrition, fixing the basics drives rapid change
Recomposition is slower and harder if you are:
An advanced lifter who's been training properly for years
Already lean and well muscled
Close to your genetic potential
The leaner and more experienced you are, the harder it becomes to do both at once and the more it makes sense to alternate between building and cutting phases.
The Two Things That Make Recomposition Work
Body recomposition comes down to two non-negotiable factors: protein and progressive resistance training.
Protein
Protein is the single most important factor for building muscle while losing fat. It provides the building blocks for muscle growth and protects your existing muscle when you're in a slight calorie deficit.
For recomposition, aim for 2g of protein per kg of bodyweight every single day. This is higher than most men eat and it's the difference between recomping successfully and spinning your wheels.
Progressive Resistance Training
You have to give your body a reason to build muscle. That reason is progressive overload, consistently lifting heavier, doing more reps or improving your performance over time.
Train with weights 3-5 days per week. Focus on the big compound lifts. Track your training and aim to beat your previous performance week on week. Cardio has its place but resistance training is what drives the muscle building side of the equation.
How to Set Up Your Nutrition for Recomposition
The nutrition setup for body recomposition is more precise than a standard bulk or cut. Here's how to approach it.
Calories: Eat at or slightly below maintenance
For recomposition you want to eat around your maintenance calories — the amount that keeps your weight stable — or in a very small deficit of around 200 calories.
This is different to an aggressive fat loss deficit. You're not trying to lose weight fast. You're giving your body just enough of a nudge to lose fat while providing enough energy and protein to build muscle.
Protein: High and consistent
As covered above, 2g per kg of bodyweight daily. Non-negotiable.
Carbs and fats: Fill the rest
Once protein is set, fill your remaining calories with a balance of carbohydrates and fats. Carbs fuel your training performance so don't cut them too low. Fats support your hormones and overall health.
The Nutrient Timing Trick for Recomposition
One advanced strategy that works well for recomposition is eating more of your carbohydrates around your training sessions.
By placing more carbs before and after you train, you fuel your performance in the gym and support recovery and muscle growth while keeping carbs lower at other times to support fat loss.
This isn't essential but it's a useful lever for men who want to optimise their recomposition.
How Long Does Body Recomposition Take?
Recomposition is slower than a dedicated bulk or cut because you're asking your body to do two things at once.
For most men, meaningful visible change from recomposition takes 12-24 weeks of consistent effort. Beginners and returners will see faster results. Advanced lifters will see slower results.
Patience is essential. Because the scale often doesn't move much during recomposition, it's easy to think nothing's happening. This is why progress photos taken every 2-4 weeks are so important, they reveal the changes the scale hides.
When You Should NOT Recomp
Body recomposition isn't always the right choice. There are times when a dedicated phase makes more sense.
Choose a dedicated fat loss phase if:
You're carrying a lot of body fat and want to see faster visible results. A proper deficit will strip fat more quickly, then you can build from a leaner base.
Choose a dedicated muscle building phase if:
You're already lean but lack size. A slight calorie surplus will build muscle faster than trying to recomp.
Choose recomposition if:
You're somewhere in the middle, a bit soft but with reasonable muscle, and you want to gradually improve your physique without the ups and downs of bulking and cutting.
The Bottom Line
Building muscle and losing fat at the same time is absolutely possible, especially if you're newer to training, returning after a break or carrying some extra body fat.
The formula is simple: eat at or slightly below maintenance, hit high protein every day, train hard with progressive overload and be patient enough to let the process work.
For advanced, already-lean lifters, alternating between building and cutting phases will usually produce faster results. But for the majority of men, a well executed recomposition is the smartest, most sustainable way to build an elite physique.
